Gut Health Diet Plan: Nourishing the Microbiome

A week written for microbiome diversity: prebiotics, probiotics, fermented foods, and 35g-plus fibre from many plants. Edit fibre and FODMAPs in Foodzilla.

Why gut bacteria matter

The gut microbiome is involved in digestion, immunity, mood, skin, metabolism, and some autoimmune disease. Low diversity, dysbiosis, or a damaged barrier is linked with IBS, IBD, obesity, type 2 diabetes, depression, and allergies.

Diet is the lever you can change. Microbiome composition can shift in 24 to 48 hours. Lasting symptom change usually takes weeks.

Five rules this week uses

The week is built on:

  • Fibre diversity. 30g or more a day, from many sources. Soluble fibre from oats, beans, and flax. Insoluble fibre from whole grains, vegetables, and nuts. Different fibres feed different bacteria.
  • Prebiotics. Garlic, onions, leeks, asparagus, bananas, Jerusalem artichokes, chicory root, oats.
  • Probiotic foods. Yogurt, kefir, sauerkraut, kimchi, miso, tempeh, kombucha.
  • Polyphenols. Colourful plants, dark chocolate, green tea, olive oil. Gut bacteria turn these into other useful compounds.
  • Fewer disruptors. Ultra-processed food, artificial sweeteners, emulsifiers, excess alcohol, and unnecessary antibiotics.

The 30-plant target

The American Gut Project found that people who ate 30 or more different plant foods a week had more diverse microbiomes than people who ate fewer than 10. This week rotates fruit, vegetables, whole grains, legumes, nuts, seeds, herbs, and spices to chase that number.

Plant foods include quinoa, barley, lentils, chickpeas, rosemary, coriander, turmeric, ginger, chia, and pumpkin seeds. Each distinct plant counts.

Sample day, about 2,000 calories

Fibre diversity and fermented foods on purpose:

  • Breakfast: Overnight oats with kefir, chia seeds, sliced banana, and a drizzle of raw honey. Calories: 400 | Protein: 15g | Fiber: 10g
  • Morning Snack: Mixed berries with a small serving of sauerkraut and a handful of walnuts. Calories: 180 | Protein: 4g | Fiber: 5g
  • Lunch: Lentil and vegetable soup with whole-grain sourdough bread, topped with a swirl of extra virgin olive oil. Calories: 480 | Protein: 22g | Fiber: 14g
  • Afternoon Snack: Sliced apple with almond butter and a cup of green tea. Calories: 200 | Protein: 5g | Fiber: 4g
  • Dinner: Grilled salmon with roasted garlic asparagus, kimchi, and a quinoa-black bean salad with fresh cilantro and lime. Calories: 560 | Protein: 40g | Fiber: 10g
  • Evening Snack: Coconut yogurt with ground flaxseed and a few squares of dark chocolate (85%). Calories: 180 | Protein: 4g | Fiber: 4g

Foods used when the barrier needs extra help

For clients who also need barrier support:

  • Bone broth. Collagen, glutamine, and glycine, used in lining repair.
  • Oily fish. Omega-3s for gut inflammation.
  • Ginger and turmeric. For comfort and bloating in some people.
  • Slippery elm and marshmallow root as teas or supplements, if you use them, to soothe the tract.
  • L-glutamine-rich foods. Chicken, fish, cabbage, beans. Glutamine is fuel for intestinal cells.

How to use this template in your practice

Set fibre. Change fermented-food frequency. Swap high-FODMAP foods if the client has IBS.

Export a branded PDF and send it through the portal. Use the food diary and symptom log so you can see whether the week is doing anything.

What you are aiming for

More plant diversity, enough fibre, fermented foods the client will eat, and fewer ultra-processed disruptors. That is the job. A "healed gut in seven days" claim is not.
