Lactose-Free Meal Plan
A week for lactose intolerance that still uses lactose-free dairy, aged cheese, and calcium-rich foods. Not the same as dairy-free. Edit the restriction to the client's tolerance in Foodzilla.
What lactose intolerance is
About 68% of people worldwide have some degree of lactose intolerance. The gut makes too little lactase, the enzyme that breaks down lactose, the sugar in milk.
It is not a dairy allergy. Allergy is an immune reaction to milk proteins. Many lactose-intolerant people still tolerate aged cheese and yogurt, where fermentation has already broken down a lot of the lactose.
Symptoms start 30 minutes to 2 hours after lactose: bloating, gas, cramps, nausea, diarrhoea. Severity varies, so the week has to match the person.
Lactose-free is not dairy-free
Dairy-free drops all dairy, including casein and whey. Lactose-free drops lactose and can still include:
- Lactose-free milk and cream, which is real dairy plus added lactase
- Aged hard cheeses such as Parmesan, cheddar, and Swiss, which are naturally very low in lactose
- Butter and ghee, which contain little lactose
- Greek yogurt and kefir, where bacteria have already reduced lactose
- Lactase tablets before a moderate-lactose food, if you use them
Calcium and vitamin D
The risk when dairy falls is calcium and vitamin D. This week aims for 1,000 to 1,200 mg of calcium a day from lactose-free dairy and other foods:
- Lactose-free milk and yogurt, same calcium as regular dairy
- Calcium-fortified plant milks, at least 300 mg per cup
- Canned sardines and salmon with bones
- Dark leafy greens: kale, bok choy, broccoli, collards
- Tofu set with calcium sulfate
- Almonds, sesame seeds, and chia
- Calcium-fortified orange juice and cereal
Sample day
A typical day, about 2,000 calories, with calcium from lactose-free sources:
- Breakfast: Overnight oats made with lactose-free milk, topped with sliced banana, chia seeds, and a drizzle of maple syrup. Calories: 380 | Protein: 14g | Calcium: 320 mg
- Morning Snack: Greek yogurt (naturally low in lactose) with fresh strawberries and a handful of almonds. Calories: 200 | Protein: 12g | Calcium: 180 mg
- Lunch: Grilled chicken Caesar salad with aged Parmesan (very low lactose), romaine lettuce, whole-grain croutons, and olive oil dressing. Calories: 480 | Protein: 35g | Calcium: 220 mg
- Afternoon Snack: Hummus with carrot and celery sticks, plus a calcium-fortified orange juice. Calories: 190 | Protein: 6g | Calcium: 350 mg
- Dinner: Pan-seared salmon with roasted broccoli, quinoa, and a lemon-herb sauce made with ghee. Calories: 560 | Protein: 40g | Calcium: 180 mg
- Evening Snack: Dark chocolate squares with a small handful of almonds. Calories: 190 | Protein: 4g | Calcium: 80 mg
Matching the client's tolerance
Lactose intolerance is a spectrum. Move the week along it:
- Mild. Aged cheese, yogurt, and a little milk in cooking are usually fine. Spread dairy through the day instead of a large glass of milk at once.
- Moderate. Use lactose-free milk and soft cheese. Aged hard cheese and yogurt often still work.
- Severe. Lactose-free dairy or plant alternatives only. Lactase tablets give some flexibility for eating out.
How to use this template in your practice
Set how strict the lactose rule is. Swap between lactose-free dairy and plant options. Track calcium so it stays at 1,000 to 1,200 mg.
Export a branded PDF and send it through the portal with a grocery list of lactose-free and calcium-rich foods.
What you are aiming for
Meals the client can eat without symptoms, with calcium and vitamin D still covered. Tolerance is individual. The week should match it, not a generic dairy ban.
