3000 Calorie Meal Plan: High Protein Strength Diet
A 3,000 calorie, high-protein week for bulking or high training volume. Macros are set to leave room for hard sessions and for repair afterwards.
Macronutrient breakdown
Protein is 20 to 30% of calories. The rest is carbohydrate for training and fat for hormones and absorption. That split suits people adding muscle during a surplus.
- - 20-30% Protein
Meal timing and structure
The default week assumes training after the morning snack. That snack is high in carbohydrate and sugars, low in fat and fibre, and moderate to low in protein, so glucose hits the blood and the gut is not full in the session.
Lunch is the post-workout meal: carbohydrate to refill glycogen, protein for repair, and some fat.
Sample daily meal plan
- - Oatmeal with Banana and Almond Butter
- - Whole Grain Toast with Honey
- - Grilled Chicken Breast
- - Quinoa Salad with Mixed Vegetables
- - Greek Yogurt with Berries
- - Handful of Nuts
- - Steamed Broccoli
- - Cottage Cheese with Pineapple
- - Dark Chocolate Square
Changing meals without breaking the macros
Clients can move meals around the day. Teach them why the numbers matter. Swapping a banana for strawberries means a larger bowl of strawberries to hit the same carbohydrate and calories, because strawberries are less calorie-dense.
How to use this template in your practice
Raise or lower the 3,000 calories from training volume. Shift carbohydrate around the session. Swap meals the client will eat.
